Every August the same thing happens. Summer bedtimes have drifted to 10 p.m., wake-ups have crept toward 9 a.m., and school starts in two weeks with a 6:45 alarm waiting at the end of it.
Most parents handle this the same way: put the kids to bed early the night before school starts and hope for the best. It almost never works, and there is a good biological reason why.
Researchers at the University of Colorado Boulder ran a study on preschool-aged children that shows what parents are actually up against. Children spent days in dim light, then were exposed to bright light for one hour before bedtime. Their melatonin, the hormone that signals the body it is time to sleep, dropped by around 88%. Levels stayed suppressed for 50 minutes after the light was switched off, and in 7 out of 10 children melatonin had still not recovered to half its normal level.
A follow-up study produced an even more surprising result. Melatonin was suppressed by 70% to 99% across every light intensity tested, including dim light. As the lead author put it, they were surprised to find high suppression even at low intensities.
Children's eyes let more light reach the retina than adult eyes do, which makes them more sensitive to this effect than we are. So a child's body clock is genuinely harder to shift than an adult's, and it responds to evening light far more strongly.
The good news is that a sleep routine reset works well when you start early and move in small steps. Here is how to do it.
Why Summer Sleep Schedules Get Off Track
Summer sleep drift is not a discipline problem. It is what happens when the things that normally anchor a child's body clock disappear.
During the school year, a fixed wake time, a fixed school start, and a predictable evening routine all work together to hold the schedule in place. Take those away and the natural rhythm takes over.
Several things push bedtime later in summer:
- Longer daylight. Evening light suppresses melatonin, so a bright 8:30 p.m. sky sends the body a "still daytime" signal.
- No morning alarm. Sleeping in feels like a reward, but it pushes the next night's bedtime later.
- More screen time. Holidays usually mean more devices, often right up to bedtime.
- Later dinners and outings. Evenings run longer, and so does the wind-down.
- No consequence for staying up. Nothing has to happen at 7 a.m., so nothing forces a correction.
The result compounds. A slightly later night leads to a slightly later morning, which leads to a later night again. Over six or seven weeks, a modest drift becomes a two or three hour gap.
For teenagers there is an extra layer. During puberty the circadian rhythm shifts naturally later, so a teen genuinely struggling to fall asleep at 9 p.m. is not being difficult. Their biology has moved.
How Many Hours of Sleep Kids Need by Age
Before you set a target bedtime, you need to know what you are aiming for. These are the recommendations from the American Academy of Sleep Medicine, endorsed by the CDC.

Now do the arithmetic backwards from the school run, because this is where most families get a surprise.
If your eight-year-old needs to be awake at 6:45 a.m. and requires 10 hours of sleep, they need to be asleep by 8:45 p.m. Not in bed at 8:45, asleep. Most children take 15 to 30 minutes to actually fall asleep, so bedtime needs to be closer to 8:15 p.m.
For a teenager waking at 6:30 who needs 9 hours, lights out lands around 9:30 p.m.
Those numbers often land harder than parents expect, and they explain why so many children are running short during the school year without anyone realizing.
The Best Time to Start Adjusting Bedtime
Start one to two weeks before school begins. For teenagers, or for any child whose schedule has drifted by more than 90 minutes, two weeks is the safer choice.
Here is the reasoning. The body clock adjusts in increments of 15 to 30 minutes at a time, not in hours. Trying to move a schedule by two hours in one night simply does not work, because your child will not feel sleepy at the new time regardless of how tired the day has made them.
That failure has a cost beyond one bad night. A child sent to bed two hours early will lie awake feeling frustrated, and that builds a negative association with bedtime that can linger long after the schedule sorts itself out.
To work out your start date:
1. Note your child's current bedtime and wake time
2. Work out the target school-year times
3. Calculate the gap between them
4. Divide by 15 minutes to get the number of steps
5. Multiply by 2 or 3 days per step
A 90-minute gap needs six 15-minute steps, which at one step every two days means about 12 days. Starting late is still better than not starting, but a rushed shift tends to snap back within days.
Gradually Shifting Bedtime: A Step-by-Step Approach
Here is the method that works, and it starts somewhere most parents do not expect.
Start with the wake time, not the bedtime. As Dr. Clarke at Lurie Children's puts it, we cannot control when children fall asleep. The only thing we control is when they get up. Wake your child 15 minutes earlier than they have been getting up, and bedtime tends to follow on its own.
The full approach:
- Step 1. Wake your child 15 minutes earlier than their current summer wake time.
- Step 2. Move bedtime 15 minutes earlier the same night.
- Step 3. Hold both new times for two to three days until they settle.
- Step 4. Shift both by another 15 minutes.
- Step 5. Repeat until you reach the school-year schedule.
- Step 6. Run the final schedule for at least three days before school starts.
Two things matter here. Move both ends together. Shifting bedtime without shifting wake time sends the body clock a mixed signal and usually fails.
And expect a couple of rough nights. A difficult night or two in the first week is normal and does not mean the plan is not working. It means the body clock is adjusting.
Limiting Screen Time Before Bed
Given what the CU Boulder research showed about light and melatonin, this section matters more than its length suggests.
For scale: a tablet at full brightness, held about a foot from a child's eyes in a dark room, measures roughly 100 lux. That is well above the intensities that produced heavy melatonin suppression in those studies.
The practical target is no screens for 30 to 60 minutes before bed. But do not switch that on overnight, because an abrupt ban usually turns into a fight.
Instead, shrink the window gradually:
- Move the cut-off 15 minutes earlier every few nights
- Charge devices outside the bedroom, in a family charging spot
- Turn on night mode or reduce brightness in the evening
- Replace screens with something quiet rather than nothing at all
That last point does most of the work. Screens are hard to give up when the alternative is boredom. Reading, drawing, audiobooks, LEGO or a card game fill the gap far better than an empty half hour.
Morning Wake-Up Strategies to Match the School Schedule
Morning is the lever you actually control, so it is worth using well.
Get light into their eyes quickly. Morning light is the strongest signal for advancing the body clock. Open the curtains as soon as they wake, eat breakfast near a window, or step outside for a few minutes. Consistent morning light makes falling asleep earlier noticeably easier that evening.
Other things that help:
- Use the same wake time every day during the reset, including weekends
- Avoid the snooze button, since fragmented dozing leaves children groggier
- Get them upright and moving rather than allowing a slow fade in bed
- Serve breakfast at a consistent time, which acts as its own timing cue
- Let them wake naturally to light where possible, with curtains left slightly open
For older children and teens, a sunrise alarm clock that brightens gradually can work better than a sudden noise.
The first few mornings will be hard. That is expected, and it is also the point: a slightly under-slept morning is what makes an earlier bedtime possible that night.
Adjusting Meal and Snack Times to Support Sleep
Meal timing is a genuine body clock signal, not just a routine. Researchers call cues like light, eating and activity zeitgebers, and your child's internal clock uses all of them.
What this means in practice:
- Shift dinner earlier alongside bedtime. If bedtime moves 15 minutes earlier, move dinner too.
- Finish eating 2 to 3 hours before bed where you can. A full stomach makes settling harder.
- Avoid heavy or very sugary snacks in the last hour before sleep.
- Watch hidden caffeine. Chocolate, iced tea, some fizzy drinks and energy drinks all contain it, and caffeine can linger in a child's system for hours.
If your child is genuinely hungry before bed, a small snack is better than sending them to bed hungry. Something with a little protein, like yoghurt or cheese and crackers, tends to sit better than something sugary.
Regular breakfast at a consistent time also matters more than people assume. It anchors the front end of the day, which supports the whole schedule.
Managing Light Exposure to Reset the Body Clock
Light is the single strongest tool you have, and it works in two directions.
Morning light advances the clock. It tells the body the day has started, which brings sleepiness forward that evening. Aim for bright light, ideally daylight, within the first 30 minutes of waking.
Evening light delays the clock. This is where the CU Boulder findings apply. Preschoolers in that research showed 70% to 99% melatonin suppression across every light level tested, including dim light. Evening light does not just delay sleep on the night it happens, it shifts the timing of the whole system.
Practical steps for the evening:
- Dim household lights an hour before bed rather than leaving everything bright
- Use lamps instead of overhead lighting in the wind-down hour
- Choose warmer, lower-color-temperature bulbs in bedrooms
- Use blackout curtains if summer evenings are still bright at bedtime
- Keep night lights dim and warm-toned rather than bright white
Because children's eyes transmit more light to the retina than adults' do, the light level that feels perfectly normal to you is having a stronger effect on them.
Weekend Sleep Consistency Once School Starts
You have done the work. Then Saturday arrives, everyone sleeps until 10 a.m., and by Monday the schedule has partly unraveled.
Sleep scientists call this pattern social jetlag, the mismatch between the schedule your body wants and the one your week demands. A large survey of nearly 20,000 students in England found an average social jetlag of 1 hour 53 minutes, peaking at 2 hours 7 minutes at age 15.
The most useful finding for parents: after accounting for age and gender, weekend bedtime rules were the strongest predictor of how much social jetlag a student had. Frequency of social media use and gaming before sleep came next.
A realistic rule is to keep weekend wake times within about an hour of the school-day time. Sleeping in until 8 a.m. instead of 7 a.m. is manageable. Sleeping until 10:30 a.m. effectively flies your child two time zones west every weekend.
If your child is genuinely short on sleep, a short early afternoon nap costs the schedule far less than a long lie-in does.
Creating a Calming Bedtime Routine
The final piece is the routine itself, and consistency matters more than content.
A predictable sequence signals to the body that sleep is coming. Reviews of sleep hygiene research consistently identify bedtime routines, reading at bedtime, and low light and noise in the bedroom among the habits associated with better sleep in children.
A workable 30 to 45 minute sequence:
- Bath or shower, which triggers a helpful drop in body temperature afterwards
- Pajamas and teeth
- Lights dimmed throughout the house
- Reading together, or independently for older children
- A short chat about tomorrow, which helps offload worries
- Lights out at the same time
Keep the bedroom cool, dark and quiet. Same order, roughly the same time, every night, including weekends.
